Non-Medication Support for ADHD: 7 Evidence-Based Strategies That Work
Medication is one tool in the ADHD toolkit — but it's not the only one, and it doesn't work for everyone. Some people experience side effects. Others prefer to explore non-pharmacological approaches first. Many find that medication works much better when combined with lifestyle changes.
1. Aerobic Exercise
Exercise is arguably the most powerful non-medication intervention for ADHD. Multiple studies have found that aerobic exercise increases dopamine and norepinephrine levels in the brain — the same neurotransmitters that ADHD medications target.
What to do: Aim for 20–30 minutes of moderate-intensity aerobic exercise at least 4–5 times per week. Morning exercise appears to have the strongest effect on daytime attention.
2. Nutrition & Blood Sugar Regulation
The ADHD brain is highly sensitive to what you eat. Blood sugar spikes and crashes trigger irritability, brain fog, and poor impulse control.
- Prioritise protein at breakfast — supports sustained dopamine production
- Pair carbohydrates with protein or fat — slows glucose absorption
- Reduce ultra-processed foods — these cause rapid blood sugar fluctuations
3. Omega-3 Supplementation
Omega-3 fatty acids (EPA and DHA) have the strongest evidence base of any supplement for ADHD. A 2021 meta-analysis found omega-3 supplementation produced significant improvements in inattention and hyperactivity.
4. Sleep Hygiene & Circadian Rhythm Support
Sleep problems affect up to 75% of people with ADHD. ADHD is associated with delayed circadian rhythm, difficulty winding down, and restless sleep.
Practical strategies: Maintain a consistent wake time, avoid screens 60 minutes before bed, keep your bedroom cool and dark, and establish a calming pre-sleep routine.
5. ADHD Coaching
Medication can improve the capacity to focus — but it doesn't automatically teach you how to organise, plan, prioritise, or regulate emotions. ADHD coaches work specifically on executive function skills: breaking tasks down, managing time, building sustainable routines.
6. Mindfulness-Based Approaches
Mindfulness training has shown real promise for ADHD. A 2017 randomised controlled trial found that mindfulness-based cognitive therapy reduced ADHD symptoms and improved emotional regulation in adults.
7. Environmental Design
One of the most underrated ADHD strategies is redesigning your environment to reduce friction:
- Use open shelving rather than closed cupboards
- Keep essential items in the same place every day
- Use visual timers and body doubling to sustain focus
